Build a V-taper foundation
V-taper = shoulders and upper back wider than the waist. Three full-body strength days with extra shoulder and back work, two walks and time to recover.
Your training week
Preview · press Start to schedule itGoal: wider-looking shoulders, a stronger back and core, and less belly fat, without a bodybuilder look. Every exercise has a 🏢 gym and a 🏠 home option.
Start here · read once before your first session
1 · Your first session
- Press “Start this program” (top of this box) once. It puts the week into your schedule. Starting mid-week? Just begin with the next strength day.
- On a training day, open that day below and do the 🔥 warm-up.
- Do the exercises in the numbered order: 🟧 main lifts first while you are fresh → 🟦 shoulder detail → 🟩 core last (a tired core cannot protect your back during squats and deadlifts). Weeks 1–2: exercises listed at 3 sets → do 2 sets.
- Finish with the 🧊 cool-down (shown after the exercises).
- Press “Start planned workout” on that day. It opens the log with the exercises filled in; change the weight and reps to what you actually did, then save.
What you need at home
Adjustable dumbbells (or 2–3 pairs: light, medium, heavier), a set of resistance bands with a door anchor, a mat, and a sturdy chair or bench (an adjustable bench lets you do the incline exercises). At the gym, everything is already there.
2 · Choosing a starting weight
Pick a weight you can lift for the top of the rep range with about 3 more good reps still possible. While you are finding your starting weight in the first session, if you could do 5 or more extra reps, go heavier on the next set. If your form breaks before the bottom of the range, go lighter. Lateral raises and rear-delt flies need much lighter weights than presses and rows.
3 · How to move up
Change one thing at a time. Weeks 1–2: keep the weight steady and learn the movements. Week 3: add the third set first. After that, when you reach the top of the rep range on every set, go a little heavier next session. No heavier dumbbell? Go up one step at a time: 1) add reps up to the top of the range, 2) lower slowly for 3 seconds, 3) pause 1 second at the hardest point, 4) move to a stronger band or the next dumbbell. Push-ups: put your hands on a lower surface (counter → chair → floor). Side plank: add 5–10 seconds.
4 · Missed a day?
Just continue with the next session; do not double up. You can move a strength day, but keep at least one day between two strength days (e.g. Mon/Wed/Fri or Tue/Thu/Sat), then put the walks and the mobility session on the free days.
5 · How long to follow it
Run it for 8–12 weeks. Every 4 weeks, check progress the same way: waist measurement at the belly button, a front and side photo in the same light, and your weights in the log. If your lifts stop going up for 2 weeks or you feel worn out, do one easier week (2 sets of everything), then continue.
6 · Food for this goal
Muscle needs protein: about 1.4–2.0 g per kg of body weight per day for most people who train (e.g. 60 kg → 84–120 g). Your daily protein target (Food tab) uses about 2 g per kg of your body weight, the top of this range. To lose the belly, eat a little less than you burn; avoid crash diets, which cost muscle.
7 · If something hurts
Muscle burning or next-day soreness is normal. Sharp pain or pain in a joint is not: stop that exercise, use a lighter or shorter-range version or skip it, and keep training the rest. If the pain lasts more than a week or keeps returning, see a doctor or physiotherapist before you load it again.
Words used on this page
- V-taper
- Shoulders and upper back wider than the waist, so the upper body looks like a “V”.
- Set / rep
- A rep is one movement up and down. A set is a group of reps done without stopping (e.g. 3 sets of 10).
- Reps left (in the tank)
- How many more good reps you could still do when you stop the set. “3 left” means you stop well before failing.
- Rep range (8–12)
- Aim for any number in this range. Reaching the top on every set means it is time to go a little heavier.
- Dynamic / static stretch
- Dynamic = moving through the range (warm-up). Static = holding still for about 30 seconds (cool-down).
- Hip hinge
- Bending forward by pushing your hips back with a flat back, as in a Romanian deadlift.
- Lats
- The large back muscles under your armpits. Wider lats make the “V” shape.
- Side / rear delts
- The side and back parts of the shoulder muscle. They make shoulders look wider and rounder.
- Core
- The muscles around your stomach and lower back.
- Calorie deficit
- Eating slightly less energy than your body uses, so it burns stored fat.
- Mobility
- How freely your joints move through their range.

Why this program works
Why this program fits a “skinny fat” start
The fastest visible change comes from adding muscle to the shoulders and upper back while slowly losing belly fat. That is why strength comes first (3 days), with walking for daily activity instead of long, hard cardio. The side shoulders get the most work (lateral raises every strength day) because they set how wide your upper body looks.
Stretching: dynamic before, static after
Before training, use moving (dynamic) stretches that warm the muscles and take your joints through the range you are about to use. Save long holds (static stretches, about 30 seconds) for after the session or for the mobility day; long holds right before lifting can make you feel a little weaker for that session. Every session in the plan shows its own 🔥 warm-up and 🧊 cool-down.
The first two weeks
Light weights are fine. The goal is clean form and a habit of showing up; “Start here” has the exact rules.
Six-pack and belly fat
Ab exercises build the muscle, but whether you can see it depends mostly on body fat, which is driven by food and daily movement. Eat enough protein (see “Start here”), keep a small calorie deficit rather than a crash diet, and add short walks on most days. Losing weight too fast also costs the muscle you are trying to build.
Stretching and posture work help you stand taller, but they do not change your bone width. A reference photo is inspiration, not a promised result. Stop a movement that causes joint pain; pain that lasts more than a week needs a doctor or physiotherapist before you load it again. This is a general template; adjust it to your experience, equipment and injuries.
Based on ACSM resistance training guidance (2026), CDC adult activity guidance and NHS flexibility exercises. The daily template is a practical starting example, not a program prescribed by those sources.

Eat for muscle, lose the belly
Hit your protein every day, eat around your maintenance calories, and spread your food over 3–5 meals. Supplements are optional extras, not the plan.
⚔️ Today
From the meals you logged · targets come from your profile · clear quests to grow your streak and rank🥤 Protein top-up
Easy add-ons when today's protein falls short · per serving, from USDA FoodData CentralStart here · how eating for this goal works
1 · Your two numbers
Energy is your estimated maintenance: what your body burns in a normal day (BMR × activity), calculated from your profile in the Character tab. Protein is about 2 g per kg of body weight. Update your weight there and both numbers follow.
2 · Belly down, muscle up
As a beginner you can build muscle and lose fat at the same time if you lift, eat enough protein and stay around maintenance. Want the belly to go faster? Eat a little less, so your weight drops no more than 0.5–1% per week. Faster than that costs muscle.

3 · Protein at every meal
Aim for roughly 20–40 g of protein per meal (about 0.25 g per kg), spread every 3–4 hours. That is why each meal card shows its own protein target.
4 · Build a plate
- A palm-to-1.5-palm of meat, fish, eggs or tofu
- Half the plate vegetables
- A scoop of rice or noodles (more on training days)
- A thumb of oil or fat
5 · Eating out in Thailand
- Ask for “extra meat” and “less oil”
- Grilled, steamed or clear-soup dishes beat deep-fried or coconut-milk ones
- Sweet drinks add up fast: choose water, unsweetened tea or coffee
6 · Logging
Use “Log a meal” after eating (estimates are fine). Today’s bars above update from your confirmed meals; drafts are not counted.

Creatine monohydrate: worth it
3–5 g every day, any time, rest days included. Without a loading phase, muscle stores fill up over about 3–4 weeks. An optional loading phase is about 0.3 g per kg per day for 5–7 days. Long-term use is considered safe for healthy people. Some water weight in the first weeks is normal.
Whey protein: convenient food
Whey does not build muscle by itself; it is an easy way to reach your daily protein when meals fall short. If you already hit the protein target from food, you do not need it.
Vitamin D, fish oil, multivitamin: fill gaps only
Take these to fix a real gap: little sun, a low blood test, rarely eating fish, or a very limited diet. Ask a doctor or pharmacist about the dose, especially for vitamin D.
